Casein is the more logical protein before bed, because it releases amino acids slowly and a night's sleep is the longest stretch you go without eating. That is the whole argument, and it is a reasonable one.
But here is the part most pages leave out. The size of the effect is modest, and total daily protein matters far more than timing. When a meta-analysis pooled the protein timing trials and controlled for how much protein people ate overall, the timing effect on strength and muscle size stopped being significant, and total intake was the strongest predictor of results (Schoenfeld, Aragon and Krieger, 2013). If you are not already hitting your protein target for the day, moving a scoop to bedtime will not fix that.
Neither protein is better. They are fast and slow versions of the same thing, and both are complete proteins.
Digests quickly and pushes blood amino acids up hard. In the study that established the difference, whey stimulated protein synthesis by 68%, more than double casein's effect.
Best for: after training, mornings, any time you want protein working soon.
Thickens in the stomach and empties gradually. It stimulated synthesis less (31%) but cut whole-body protein breakdown by 34%, which whey did not do at all.

Milk contains both. When milk is separated to make cheese, it splits into curds and whey. The curds are mostly casein and they become cheese. The watery whey left behind carries the whey protein. Filter and dry either fraction and you get a protein powder, which is why both come from the same tank of milk and end up in different bags.
The speed difference is not about quality. It was measured. Boirie and colleagues fed healthy adults casein and whey labelled with a tracer in 1997 so the amino acids could be followed in the blood. Whey produced what they described as a dramatic but short increase in plasma amino acids. Casein produced a prolonged plateau of moderate levels, which the authors attributed to slow gastric emptying. The usual explanation offered for that slow emptying is that casein thickens in the acid of the stomach while whey stays fluid. Worth noting that Boirie's team measured the blood response, not the thickening itself.
Micellar casein is casein that has been kept in its natural clustered form rather than broken apart in processing. Those intact clusters are generally credited with the thickening behaviour, which is why micellar casein is the form that behaves the way the research describes. Both are complete proteins, which is true of milk protein generally: both supply all nine essential amino acids. Neither is a niche product and neither is a compromise.
Cheesemaking splits it into curds and liquid whey. Filter and dry either fraction and you get a protein powder.

Whey powder — the fast one
The casein fraction. Pressed and aged, it becomes cheese. Kept whole and micro-filtered from the milk instead, it becomes micellar casein.

Casein is the more logical choice before bed, because a slow release matches a long gap without food. That is the reasoning, and the direct evidence used casein specifically.
The argument is simple enough to check. You sleep for seven or eight hours, which is the longest you go without protein all day. A protein that releases over hours rather than minutes fits that window better than one that spikes and clears.
Res and colleagues tested exactly that in 2012. Sixteen healthy young men trained in the evening, had a recovery drink of 20 grams of protein and 60 grams of carbohydrate afterwards, then 30 minutes before sleep drank either 40 grams of casein or a placebo. Casein was digested and absorbed during sleep, raising circulating amino acids and keeping them elevated through the night. Whole-body protein synthesis was higher in the casein trial, and net protein balance went from negative on the placebo night to positive on the casein night.
That is a real result and we are not going to undersell it. We are also not going to oversell it, so here is the caveat in the same breath: the muscle protein synthesis difference in that study reached only borderline significance, about 22% higher at P equals 0.05. The whole-body numbers were clear. The muscle-specific number was on the line.
One thing this section is not saying. Your body does not strip muscle overnight because you went to bed without a shake. That framing shows up constantly in this category and the research does not support it. What the research supports is smaller and less dramatic: a bedtime protein can shift overnight balance in a favourable direction, on top of an already adequate diet.

The honest version of this answer is a shape rather than a number. Boirie's team measured the curve for seven hours after a single meal. Res's team followed casein through 7.5 hours of overnight recovery. Neither reported a digestion "finish time," because that is not what the measurement produces.

What this means in practice is less exciting than the diagram suggests. Over the seven hours Boirie's team measured, casein came out ahead on net protein balance despite stimulating less synthesis, because it suppressed breakdown and produced less amino acid oxidation. Whey won the sprint. Casein won the seven-hour total. Both meals contained identical leucine, so the difference came from timing alone.
No. There is no evidence that protein before bed is harmful, and the studies that looked at it were looking for benefits, not risks.
This question gets asked a lot, usually with one of three worries behind it. Each deserves a straight answer.
Will it make me gain fat? Not because of the hour. What decides body composition is your total intake across the day, not the clock on the wall. A scoop of protein carries the same calories at 10pm as it does at 10am.
Will it wreck my sleep? We are not going to pretend to know, and neither does anyone quoting these studies at you. The pre-sleep protein research measured overnight muscle and protein metabolism, not sleep quality, so it cannot answer this question in either direction. What we can tell you is the practical version: if a large volume of liquid close to bedtime means you wake up to use the bathroom, that is a real annoyance with an easy fix. Less water in the shake, or drink it earlier.
Will it upset my stomach? That depends on the powder more than the hour. Casein is a dairy protein, so if dairy gives you trouble it will give you trouble at night too. Flavoured powders often add gums and thickeners that cause similar symptoms, which is worth ruling out before blaming the protein. So the answer is that a bedtime shake is fine, and it is optional. It is a small optimisation for people who have the basics handled, not a requirement.
Two studies are worth knowing about, and both have limits worth stating. Here is the honest split.

A note on the weight-loss version of this question, which comes up often. Neither protein is a fat-loss agent. Adequate protein alongside resistance training supports muscle, and both of these do that job equally well. Choosing casein over whey will not change your rate of loss.

Both come from milk, so both carry dairy considerations. Casein contains some lactose in most powders, and whey can carry trace casein because no separation is perfect.

Which matters less than it sounds, because the group it would matter for is people with a diagnosed milk allergy rather than lactose intolerance. A milk allergy is an immune response to milk proteins, and casein and whey are both milk proteins. Filtration removes sugar, not protein, so neither powder is an option and the trace question is beside the point. A meta-analysis of 49 trials found that protein intakes above roughly 1.6 grams per kilogram of body weight per day produced no further gains in fat-free mass from supplementation, which gives you a sensible ceiling to aim under (Morton et al., British Journal of Sports Medicine, 2018). Then buy whey. It is the more flexible of the two and it works acceptably at night, even if it is not the optimal tool for that job.
Start with isolate, which is the most filtered of the milk proteins, and start with half a serving. If dairy is off the table entirely, neither of these is your answer.
